Pillar 1 of 3 — Reset Your Sleep

Sleep Is Your Primary Hormone Production Window

Nothing else in this protocol matters if sleep is broken. I want to say that clearly before anything else. Sleep is not recovery time — it is the active production window for testosterone, human growth hormone, and every anabolic signal your body runs on. Get sleep wrong and the other two pillars work at a fraction of their potential.

Here is the mechanism that changed how I think about sleep entirely: the majority of daily testosterone release occurs during sleep, concentrated in the early hours of the night. Disrupt the timing, the duration, or the quality of that window and you are directly suppressing the hormonal output your training depends on. And cortisol — testosterone's direct biological enemy — spikes with sleep deprivation and stays elevated, suppressing testosterone synthesis through the hypothalamic-pituitary-testicular axis.

The Three Fixes — In This Order
Fix 1 — Lock Your Circadian Anchor

Same bedtime, same wake time, seven days a week. Not close to the same — the same. Your circadian system runs on a roughly 24-hour clock and it needs a consistent anchor to time hormone release correctly. When that anchor moves, cortisol rhythm, melatonin release, and the nocturnal testosterone pulse all shift with it. This is the single highest-leverage sleep intervention available and it costs nothing.

Fix 2 — Build the Blackout Zone

Your bedroom must be completely dark. Light exposure during sleep — even through closed eyelids — suppresses melatonin release and disrupts the hormonal cascade that follows. I put blackout tape over every indicator light in the room. If you can see your hand in front of your face, it is not dark enough. Room temperature should be 65–68°F — your core body temperature must drop to initiate deep sleep, and a warm room actively prevents that.

Fix 3 — The 60-Minute Cortisol Power-Down

Sixty minutes before bed, eliminate everything that elevates cortisol — screens, news, high-stimulation content, intense conversations. Replace it with ten minutes of slow diaphragmatic breathing with extended nasal exhales. Four counts in, hold four, out six to eight. This is not relaxation theater — it is measurable parasympathetic activation that shifts your nervous system state and sets the hormonal environment for sleep. I do this every night without exception.

  • Fixed bedtime and wake time — same seven days a week
  • Complete blackout — tape over all indicator lights, blackout curtains
  • Room temperature 65–68°F
  • Screens off 60 minutes before bed
  • 10 minutes diaphragmatic breathing — 4 count in / 4 hold / 6–8 out
  • Morning sunlight within 30 minutes of waking — 10–20 minutes, no sunglasses
  • Target 7–9 hours consistent sleep per night

Food Is Raw Material — Not Just Fuel

Testosterone is synthesized from cholesterol and saturated fat. That is not a dietary opinion — it is endocrinology. The substrate your body uses to manufacture testosterone is the same substrate the mainstream has told you to avoid for thirty years. If you have been eating low-fat because you were told dietary fat was dangerous, you have been starving your endocrine system.

I eat animal-based. Beef, eggs, organs, fish, animal fat. No seed oils — canola, soybean, sunflower, corn oil — which are endocrine-disrupting polyunsaturated fats that oxidize in the body and contribute to the systemic inflammation that compounds into the recovery problems most people mistake for aging. The ancestral nutrition framework is not a diet trend. It is an alignment with the foods humans evolved to eat and the foods that support hormonal health in high-frequency athletes.

Four Nutritional Priorities for Hormonal Health
Priority 1 — Quality Protein and Animal Fats at Every Meal

Beef, eggs, fish, organ meats — nutrient density first, calorie counting never. Beef liver at least once a week. Organ meats are the most nutrient-dense foods available and directly support hormonal production. Saturated fat from animal sources is the raw material for testosterone synthesis. Do not fear it.

Priority 2 — Eliminate the Hormone Killers

Seed oils out completely — canola, soybean, sunflower, vegetable, corn oil, and anything fried in them. These are the single most underappreciated performance variable most BJJ athletes are ignoring. Alcohol is an aromatase activator — it directly increases the conversion of testosterone to estrogen. Processed food contains multiple endocrine-disrupting compounds. Eliminate the inputs that disrupt the hormonal environment before adding anything else.

Priority 3 — Time-Restricted Eating as a Reset Tool

I use 16:8 intermittent fasting — eating window noon to eight PM. The primary mechanism relevant here is insulin sensitivity and inflammatory marker reduction, not direct testosterone elevation. Lower insulin and reduced inflammation create a more favorable hormonal environment. The research supports this as a reset tool, particularly for men with elevated body fat or metabolic dysregulation. Note: the evidence on TRE and testosterone in already-lean, highly-trained athletes is mixed — the primary benefit is the inflammatory and metabolic picture.

Priority 4 — The Three Nutrients Training Depletes

Zinc, magnesium, and Vitamin D are the three most commonly deficient micronutrients in high-frequency athletes, and all three directly impact testosterone synthesis and hormonal health. Zinc deficiency reduces testosterone measurably. Magnesium glycinate supports sleep quality and cortisol regulation. Vitamin D levels correlate directly with testosterone — get your levels tested. These are the only three supplements I use consistently alongside food.

The Aromatase Problem — Why Belly Fat Is the Enemy

Aromatase is an enzyme expressed in adipose tissue — specifically visceral belly fat — that converts testosterone directly into estrogen. The more visceral fat you carry, the more aromatase activity you have, and the more testosterone you are converting to estrogen in real time. Obese men have testosterone levels 30–40% lower than normal-weight age-matched controls, and aromatase is the primary mechanism. This is why body composition is a hormonal issue, not an aesthetic one. Alcohol also activates aromatase. Several compounds in processed food activate it. Clean up the diet and the body composition follows — and the hormonal environment improves with it.

Nutrition Protocol — Daily Framework
  • Animal-based eating — beef, eggs, organs, fish, animal fats as primary foods
  • Seed oils eliminated completely — check every label and restaurant meal
  • Beef liver minimum once per week — most nutrient-dense food available
  • Fermented foods daily — kimchi, sauerkraut, raw dairy if tolerated
  • Eating window 12:00–20:00 (16:8) — adjust around training as needed
  • Zinc 25–45mg daily with food · Magnesium glycinate 300–400mg before bed
  • Vitamin D3 + K2 — dose per bloodwork (get tested; deficiency is extremely common)
  • Alcohol eliminated or kept to absolute minimum

The Hormonal Math Changes After 40

Most of what you have been told about training for performance is built on research conducted on men in their 20s and 30s. The hormonal math changes after 40, and a training approach that worked at 30 can actively suppress testosterone at 47. The principle I operate from is this: maximum hormonal signal from the minimum effective training dose. Not less training — smarter training.

Three Training Tools for Hormonal Optimization
Tool 1 — Heavy Compound Lifts

Squats, deadlifts, overhead press, rows — multi-joint, free-weight movements that recruit the most muscle mass. These produce the strongest acute testosterone and growth hormone response available through training. The research is consistent: heavy compound free-weight movements produce significantly greater hormonal responses than machine alternatives or isolation work. Two to three sessions per week, three to five sets, six to ten reps, working at 70–85% of one-rep max. This is the non-negotiable foundation of the training protocol.

Tool 2 — HIIT Over Steady-State Cardio

Prolonged endurance exercise — long slow runs, long bike rides, anything sustained above 60% intensity for more than 45–60 minutes — keeps cortisol elevated for up to 48 hours after you finish. That cortisol suppresses testosterone synthesis and extends recovery time. For a midlife grappler already training BJJ four to six times per week, adding long slow cardio is a cortisol tax you cannot afford. Replace it with HIIT: 30 seconds maximum effort, 90 seconds easy recovery, 15–20 minutes total. The hormonal math of intensity-to-duration ratio is entirely different — you get the cardiovascular adaptation without the cortisol penalty.

Tool 3 — Recovery Scheduled as Training

Recovery is not what happens between sessions by accident. Recovery is training. I schedule it the same way I schedule mat time: cold immersion post-training for inflammation reduction and nervous system recovery, morning sunlight for circadian anchoring, grounding for inflammatory marker reduction, sauna two to three times per week. Overtraining syndrome — what most people experience as feeling perpetually beat up — is simply a chronically unpaid cortisol debt. The solution is not less BJJ. It is deliberately managing the stress load through scheduled recovery tools.

Training Protocol — Weekly Framework
  • Heavy compound lifts 2–3x per week — squat / deadlift / press / row variations
  • 3–5 sets × 6–10 reps at 70–85% one-rep max
  • HIIT conditioning: 30 sec on / 90 sec off / 15–20 min — 1–2x per week
  • No prolonged steady-state cardio above 45 minutes
  • Cold immersion post-training — 2–3 minutes cold plunge or cold shower
  • Morning sunlight 10–20 min within 30 min of waking — daily
  • Grounding 20 min barefoot outdoors — daily where possible
  • Sauna 2–3x per week — 15–20 minutes at 170–190°F
  • Scheduled deload week every 6–8 weeks

When the Reset Isn't Enough

The three pillars above address the lifestyle drivers of hormonal decline. For most men, implementing them consistently produces measurable improvements in testosterone, recovery, body composition, and energy within 4–8 weeks. But lifestyle intervention has limits — and knowing when you have hit those limits requires data.

If you have implemented sleep, nutrition, and training correctly for 60–90 days and still feel hormonal symptoms — persistent fatigue, low libido, poor recovery, brain fog, mood instability — get a full hormonal blood panel. Request morning bloodwork when testosterone levels are naturally at their peak. The panel should include:

Fix the lifestyle first. Get the data. Make informed decisions in that order. A physician who sees suboptimal testosterone and immediately prescribes TRT without investigating the lifestyle drivers — and without running a complete panel — is not serving your long-term hormonal health. You have the right to ask for the full picture before making pharmaceutical decisions.
